Park Play Day
Worked forward rolls down a slight hill, did planks with the kids, and just generally had a good time.
No stands or presses, 'cuz ya know this is a "rest week."
11yo and I did a mile walk, and she only complained slightly
The plan is to test myself on 3rm on the major lifts for hypertrophy, though I'll see how I feel later in the week.

Weigh Measure after FL-III
During this, I felt like I was gaining size. Eh . . at least weight is still moving, though it's slowed down. Tape seems to say I'm still shedding fat.
Weight 231.8 (-1.6lb, 15.2 overall)
Shoulder 26" (NC)
Chest 43" (-1", -3" overall)
Abdomen 42" (-2-3/4", -4-3/4" overall)
Waist 39-1/2" (NC)
Hips 44" -2"
I've decided I don't know how to measure my hips. I have a hard time believing they're fluctuating that much.
But I'm Mr. Symmetry again:
Relaxed arms 13"/13"
Flexed Arms 15"/15" (-3/4", -1/4")
Forearms 13"/13"
Thighs 25-1/2"/25-1/2" (-1", -1")
Calves 17-1/2"/17-1/2" (-1/2", -1/2")
Weight loss slowed WAY down the last two weeks. I'm hoping this is just a temporary plateau. I'm also assuming that I'll have a MUCH easier time doing intervals with the shorter sets of Hypertrophy I.
Pullup Test
I tried wide-grip pullups, 5reps with my foot in a band, one set per band, 5 reps or failure, 3min rest between sets.
Large Band — 5reps (Not surprising, as I was doing 4x10 with this band)
Medium Band — 5reps (Tough, but probably can do 4x5)
Small Band — Um . . .right.
So next week, Hyp I starts with the medium band on the low-rep days. I feel like I've made decent progress on pullups.

Hip Flexors and Extensors
Just playing around with 5-rep sets on Deads, and Air-Force Situps which (so I'm told) are: Knees at 90, hands on shoulders, UP until elbows hit knees, DOWN until shoulder blades hit.
Mostly I'm interested in my starting weight with lower-rep deads.
Deadlifts: 135x5, 185x5, 205x4
This means I'll start "Heavy" day at 195.
AF Situps: Bodyweightx10x4
Need to grease these a bit before I can do sets of 15. Who knew I had a psoas?

This mornings weigh-in was 232.0. Call it even. I'm not certain I trust my water balance to be within 3.2oz.

Db Incline Bench w/ Cable Seated Row

Cable Seated Row 175x5, 187.5x5, 200x5x3
Good news is these zeroed in nicely. Bad news is that I'm running out of Dumbs.
Db Shoulder Press w/ Wide-grip Pullups

Wide Grip Assisted Pullups (small band)x4 +1Neg, (Med Band)x5x3, x3+2Neg
Shoulder press was just about perfect. Band assist was a bit fussy, but I'm going to try this with the small band again in two weeks when I do this combo again.
Dumbbell Elbows-in Bench Press w/ High Pulls
This is a sub for BB Flat Bench Bench Press from HWB. No bar and no spotter if I did have one.
DB Elbows-in Bench Press (2x35)x5x5
DB High Pulls (2x30)x5x2, (2x35)x5, (2x40)x5x2
New movement, but I chose wisely. Go Me!
Something Resembling Situps
Air Force-Style situps (knees up, arms on shoulders, rise till elbows hit knees)

Swiss-ball Crunch with all the range I could manage (Bodyweight)x15x2
Soft Tissue and Stretching
My shoulders and a lacrosse ball go OUCH. Oh OW! Oh CH! OUCH!!! Got something just inboard of my scapulae that's REALLY complaining. Nothing else was tight today.
Fun with Broomstick. Not sure what this is called, but I picked it up from an Oly lifting site: Grab a broomstick in a wide grip. Keeping your elbows straight, rotate your arms around so the stick rests on your rump. Reverse until it rests on your hips. Move your hands in slightly and repeat. If you get to where you can't get over the top. Stop. Try again next time.
Adjustments?
Hard to say–this rep range doesn't recur for two weeks. Who knows what happens in the meanwhile? For the most part, my ending weights should be my starting weights next time, with two exceptions:
1. On Db High Pull, drop to 70. The last set at 80 was a bit sloppy, and I'd like to work on doing "just enough" to get the weight to my chin.
2. I'm Betwixt and Between on Crunches. I was easily doing sets of 10 with 50lb on my chest, while the situps were probably too hard. What I'll plan on doing is starting with 1 set of situps, unweighted, following up with at least the dumbbell overhead ball crunch, though I'd like to do the situps if I can at all manage it.
Stay tuned for Friday's high-rep session for what I wind up doing with this movement.

5-7-2007 Karate Night
Something's wrong with my left front kick that's making me catch my shin. Not sure what. Eh.
Somewhat Longer Sprints
To mix things up, I'm following the running schedule on the Cross Fit beginner's 12-week program. Mostly progressive sets of 400m for time.
Did the "I'm not sure how far this is, but I think it's a quarter mile." grass loop in a glacial 2:19.71
One of these days I'll measure it, but it's not as if I'm in danger of setting an hour record on it or anything.
Been a long time since I've done a hard effort longer than a minute and it shows.

Okay, the good news is that loop isn't even close to 400m.
Unfortunately, it's not even close to 800m either. It's around 550m.
longer efforts are in order. OTOH, I know where 400m is, so I can die after 200m with confidence.

Bench Assembly night. Bought an inexpensive bench/rack—its chief selling point was that the squat stand is separate. Assembled the rack and put the bench in storage.

Good news is that I kept "running" the whole distance. Much like learning a new lift and starting slow. No sign of shin or leg soreness, so I'm doing something right.

Squats on the New Toy er . . Rack...
Actual back squats with an actual bar pulled from an actual rack. That's pretty much a new movement.

Not exactly "new." Little bit grip challenged, and the shrug was much harder than I remember.

Thoughts/Adjustments?
Squats can go up 10. I'm very happy with my form on these.
Deads w/ Shrugs stay the same. The shrug made it much harder than I anticipated.
Bulgarians suck. Abductors seem to give out on the second leg. They're better than they were on FL-III, coming as they do earlier in the set, but they still suck.
Step-ups are on actual stairs, which is about 4" lower than the bench I was using on FL-III.
Overall this went very well.

Pretty good for my return to high reps. Incline bench was a little ambitious, but I see no reason to drop it, and may even try for more if my 5rm goes up sufficiently.
I'm still working out the best way to use the assist bands. Unfortunately, it makes my feet drat on the wall, but it's only adding resistance, right?
Got my feet properly anchored for the situps, which probably helped.

Deads stay the same. Nothing felt out of kilter, but it was VERY hard.

Deads are just going to sit at 155 for now. Longer sets seem a lot harder for me than shorter on this movement.
