Warm Up:

Leg Swings, Dowel Orbits, Crossover Lunge, Back Bridge

Work Sets:

DB Swings (Kettlebell style) - 25lbs. 3x30

Pistol Squats - 50 lbs. 5x3 each side

Single Leg RDL's - 50 lbs. 2x15 each side

Bulgarian Split Squats - 50lbs. 3x8 each side

Hanging Knee Raises - 3x20

Palloff Isometric with band - 3x30 seconds each side

Stretching:

Hams, Hip Flexors, Sleeper Stretch (posterior shoulder) 2x30 seconds each.
