With injuries like these you need to think of yourself as injured for a while not an advanced lifter.

Maybe try some bodyweight stuff for awhile. Alwyn has a DVD and Craig Ballentyne has 6months of grueling routines.

Doing too much too soon will mean that you will more then likely always be prone to this type of injury.
